Hang Clean 3-3-3-3-3-3-3

Yes… that means you will be hitting the squat position on every rep!

It’s Mobility Monday.

We’ll start this weekly feature with a good ol favourite of mine: Wall Extensions.

I’d recommend that you all start incorporating Wall Extensions into your daily regimen whether you’re at the gym or not. This practice of retracting the scapula is *critical* in overhead lifting. Unfortunately most of our daily habits (e.g. reading CrossFit Winnipeg blogs at a computer) tend to put us in a bad posture. Remember…. every movement begins and ends with posture… cheating on this movement will not get you the desired results.

  • Good to be back! Since I missed last week’s weekly challenge, I did the situps today. Got 103.

Having some shoulder issues again so kept it lighter on the cleans. 35-45-55-60-60-65-65.

  • B Mac – Awsome Job at the wedding. I hope that you made better choices that night then I did.

    Back Squats

    155/5×3
    205/5×3
    255/4×3
    275/2×2
    300/1×1

  • 90-95-100-105-110-115-120

    Push Press 1 RM 120#’s.

    125 Tabata squats
100 squats (about 30 were at the correct tempo, I didn’t know what I was doing)Consecutively

I left all of the weekly plan until today, so by the time I did the tabata squats my legs were burning.

  • I almost didn’t come in today bc I’ve never really gotten the hang of the hang cleans (hehe)…but…I decided that if I skip workouts I not good at, then I’ll never see improvement. The good angel on my shoulder won and I’m so glad I did the WOD today!! I’ve built up some confidence with the olympic lifts and went up to 65 with coach B’s encouragement (I wanted to stop at 35!). So keep at it everyone, nothing is impossible or too hard.

As a side note, I made some pepper poppers to watch the football game (boo bombers) and they were delicious and a good way to use up small garden peppers. Take any type of small pepper, slice the side, remove seeds, fill with creamcheese (for primal people still doing dairy), and then wrap with bacon and bake at 425 for 15 minutes or so. Yum! (from son of grok’s website)

mmm… bacon, cream cheese, peppers – does it get any better than that? well, for those of us who are on paleo + occasional dairy, anyway… I wonder how that recipe would work with goat’s cheese…

Hang cleans, sets of 3 @ 35/55/85/90/95/100/105 – hardest part was the transition from shoulders back to hang in between cleans
Overhead squats, sets of 2 @ 35/55/75/85/95 – wrists gave out at 95#, which is my old 3RM (from the games). Have to remember not to use the ladies bar for overhead squats, it seems much harder on the wrists. I see bodyweight overhead squats lurking just around the corner…

  • PS: I heart mobility mondays… Wall extensions are also an old favourite of mine. Talk to your coach if you have any questions about joint mobility in general or the drills we’re posting

  • Not sure about the goatcheese, maybe too strong in flavor, but they are 100 times better reheated the second day bc the creamcheese is tastier when its not piping hot and the fats all meld together, mmmm! Totally something to bring to a non-paleo event too bc you don’t even notice there aren’t any carbs :P And my peppers were spicy and I was lazy about de-seeding so they were a little hot, yum!
